The familiar reflex
The day starts off sluggish, so the first coffee arrives. Another one mid-morning, because your concentration is fading. After lunch the familiar slump hits, so a third. And maybe an espresso in the afternoon, because the to-do list isn't getting any shorter. Then in the evening you lie in bed, your body is tired, but your mind is strangely awake. Maybe your heart is pounding a little, maybe your thoughts are racing, maybe you do fall asleep but wake up at three in the morning and can't drift back off.
Caffeine is the most widely consumed psychoactive substance in the world, and for most people it is completely harmless. That is the honest starting point: caffeine is not "evil," and this article is not trying to talk you out of your coffee. But two things decide whether caffeine helps you or harms you: how much and when during the day. Both can be understood, and both can be tracked.

What caffeine really does in the brain
To understand why caffeine makes you alert, you first have to understand how tiredness arises. Over the course of the day, a substance called adenosine accumulates in your brain. The longer you stay awake, the more adenosine docks onto its receptors, and the stronger the signal becomes: it's time to get tired and wind down. Adenosine is your body's own sleep pressure.
Caffeine has a molecular shape similar to that of adenosine. It settles onto the same receptors but blocks them instead of activating them. So caffeine is not a source of energy. It is an adenosine antagonist: it takes the brake off rather than stepping on the gas. The tiredness hasn't disappeared, it just isn't being reported anymore. The adenosine keeps building up in the background. Once the caffeine has been broken down, the accumulated adenosine docks on all at once, and the familiar crash arrives. At the same time, the receptor blockade indirectly stimulates messengers like dopamine and noradrenaline. Hence the heightened alertness, the improved mood in moderation, but at higher doses also the heart pounding, the inner restlessness, and the shaky hands. It is the same mechanism that becomes pleasant in a small dose and unpleasant in a large one.
The half-life: why your afternoon coffee lingers longer than you think
The most important term for everyday practice is the half-life. It describes how long your body takes to break down half the caffeine. In healthy adults it averages around five to six hours, with a wide range between individuals, somewhere between two and eight hours depending on the study.
That sounds abstract, but it has a concrete consequence. If you have a coffee at 2 p.m., half the caffeine is still in your blood at 7 or 8 p.m. And at 10 p.m., when you want to sleep, still a good third. You may no longer feel it as alertness, but your sleep system feels it very much.

Your personal half-life is not a fixed number. It depends heavily on how quickly your body breaks down caffeine via the liver enzyme CYP1A2, and that is partly genetically determined. Some people are "fast metabolizers" and can have an espresso in the evening without any issue, others are "slow metabolizers" and still feel their morning coffee at night. Three factors shift the half-life particularly clearly:
- Smoking speeds up the breakdown noticeably. Anyone who quits smoking suddenly breaks down caffeine more slowly and reacts more sensitively to their usual dose, without knowing the connection.
- Hormonal contraception and pregnancy slow the breakdown considerably. During pregnancy the half-life can lengthen to double or more.
- Genetic variants of the CYP1A2 enzyme explain a large part of the differences between people who seemingly react differently to the same cup for no reason.
That is the real message: there is no universally correct amount of coffee, there is only yours.
Why sleep suffers, even if you fall asleep
A common fallacy goes: "I can fall asleep just fine after an evening coffee, so caffeine doesn't bother me." But falling asleep and sleeping well are two different things.
Caffeine in your blood shifts the architecture of your night. Studies show that it mainly reduces deep sleep, which is exactly the phase in which body and brain regenerate. You spend more time in light sleep, wake up briefly more often during the night, and get up less rested in the morning, even if you spent the usual number of hours in bed. Often you don't notice the coffee is to blame, because falling asleep worked just fine. The effect only shows up the next day as a vague dullness, which you then fight off again with caffeine.
This closes a loop that many recognize from their own experience: afternoon coffee, worse deep sleep, tired morning, more coffee, worse sleep again. Caffeine and anxiety: the same mechanism, a different perception
Here it becomes especially relevant for mental health. The physical effects of caffeine, namely a raised pulse, faster heartbeat, shallower breathing, inner activation, are deceptively similar to the physical symptoms of anxiety. Your nervous system does not cleanly distinguish between "I've had too much coffee" and "I am in danger." It only registers the activation.
For many people this stays harmless. But in sensitive individuals and at higher doses, caffeine can noticeably amplify anxiety symptoms or even trigger them. Psychiatric diagnostics even has its own term for this, caffeine-induced anxiety disorder, classified in the DSM-5. The connection is especially well documented in people with panic disorder. A systematic review by Vilarim, Araujo and Nardi (2011) found in all eight controlled studies it evaluated a positive association between caffeine and anxiogenic effects or panic attacks. So anyone already prone to anxiety is not "overreacting," but responding to a real physiological stimulus.
The tricky part is the misinterpretation. The heart pounding from the third coffee feels like the start of a wave of anxiety, the anxiety amplifies the physical activation, and a loop is already running whose trigger was in the cup and not in the head. How much is too much? The safety orientation
Beyond individual sensitivity there is a well-established orientation for amounts. The European Food Safety Authority (EFSA) has assessed the topic comprehensively. Two numbers are useful for everyday life:
- Up to about 400 mg per day from all sources is harmless for healthy adults, spread across the day.
- Single doses up to about 200 mg give no cause for concern.
For pregnant women a lower orientation of around 200 mg per day applies. These values come from the EFSA scientific assessment on the safety of caffeine. Important here: these limits refer to physical safety for the general population, not to your personal sleep or anxiety threshold. You can be well under 400 mg and still sleep poorly or become restless. The EFSA values are an upper limit, not a target.

The cutoff time: the single most effective lever
If you change only one thing, make it this: set a caffeine cutoff time, after which you drink nothing caffeinated. A common rule of thumb that fits the half-life well is around eight to ten hours before bedtime. If you go to bed at 11 p.m., that means a last coffee around 1 to 3 p.m.

This is a rule of thumb, not a law of nature. Slow metabolizers need an earlier cutoff, fast ones can manage with a later one. That is exactly why it is so valuable to find your own threshold instead of trusting a blanket rule. The way there is simple: try it out and observe.
If you want to reduce your intake, go step by step. Anyone who stops completely overnight often gets withdrawal headaches, irritability, and even a few days of low mood, because the built-up adenosine now acts unbraked. Instead, cut back over one to two weeks, for example by replacing one cup a day with decaffeinated coffee or tea and gradually moving the cutoff earlier.
What you can concretely track
Caffeine is a prime example of a factor whose effect only shows up in interplay with other values. Three simple entries are enough to start:
- Amount in cups or roughly estimated milligrams per day.
- Time of the last caffeinated cup.
- Mood, anxiety level, and sleep quality as usual in the evening and in the morning.
After two to three weeks a pattern becomes visible. Maybe you'll see that your anxiety levels are higher on days with more than three cups. Maybe you'll notice that every cup after 3 p.m. lowers your sleep quality the following night. Maybe you'll also find that moderate amounts in the morning even slightly lift your mood, and that is exactly the honest answer: caffeine doesn't work in only one direction.

An important note of caution: a correlation is not proof of cause and effect. If your mood is better on coffee days, that could be due to the caffeine or due to the fact that you simply drink more on good days. Tracking doesn't give you finished truths, but better hypotheses that you can test in small self-experiments.
Caffeine in the bigger picture
Caffeine rarely stands alone. It acts on the same systems as sleep, exercise, alcohol, and stress, and these factors often reinforce one another. Poor sleep leads to more coffee, more coffee to worse sleep, and under chronic stress your nervous system reacts more sensitively anyway to every additional activation. That is why it's worth viewing caffeine not in isolation but as one lever among several. The honest bottom line: caffeine is a useful, safe tool for most people. It makes you more alert, lifts your mood in moderation, and is part of a good morning for millions of people. It becomes problematic not through the substance itself, but through dose and timing. Too much of it, or too late in the day, and it tips from help to burden, often without you noticing the connection.
You don't have to quit for that. You only have to know where your limit is, and you won't find that in a table, but in your own data.
